Can You Only Absorb 30g of Protein Per Meal? The 100g Study Says No

In 2023 a Maastricht research group fed people 100g of protein in a single sitting and tracked what happened for 12 hours[1]. Muscle building did not stop at some 30g ceiling. The 100g dose drove a bigger and longer anabolic response than 25g, and more than 85% of the extra amino acids were kept, not burned off. Our verdict: the famous 30g-per-meal cap is a misreading of the research. Your body absorbs and uses far more than that. The Myth Everyone Repeats

The claim that muscle can only use 20 to 30g of protein per meal drives people to buy powder purely to split their intake. The premise is wrong.

Walk into any gym and you will hear it: eat more than 30g of protein in one meal and the rest is wasted, so you had better sip a shake every few hours. It is one of the stickiest beliefs in nutrition, and it sells a lot of protein powder, because if you truly could only use 30g at a time, you would need extra between-meal feeds to hit a daily target.

The belief mixes up three different things: how much protein you absorb, how fast your muscles build new protein, and how much your whole body retains. They are not the same, and once you separate them the 30g cap falls apart.

The 100g Study That Broke the Cap

Trommelen and colleagues gave 25g or 100g of protein after exercise. The 100g dose produced a muscle-synthesis response about 40% higher in the 4 to 12 hour window and stayed elevated past 12 hours.

The 2023 trial by Trommelen and colleagues in Cell Reports Medicine[1] used a quadruple stable-isotope tracer method, the most detailed way to see where ingested protein goes. After resistance exercise, participants ate either 25g or 100g of protein, and the researchers tracked the response for a full 12 hours.

The 25g dose lifted muscle protein synthesis early and then flattened. The 100g dose kept the response elevated across the whole 12 hours, running about 40% higher than the 25g dose in the later 4 to 12 hour window. Over that period, 53g of dietary amino acids from the 100g dose appeared in the blood, against 16g from the 25g dose. Amino acid oxidation, the actual burning-off of protein, stayed below 15% of the extra intake. In plain terms, the big dose was absorbed, it kept building muscle for longer, and the overwhelming majority of it was retained rather than wasted.

The authors put it bluntly: the magnitude and duration of the anabolic response to protein is not restricted. There is no hard per-meal ceiling.

Where the 30g Number Came From

The 2009 Symons study found 30g and 90g of beef raised muscle synthesis equally in a short window. That plateau is real, but it was misread as a cap on how much protein the body can use.

The number traces back to a 2009 study by Symons and colleagues[2]. They fed young and older adults either 30g of protein (113g of lean beef) or 90g (340g of beef) and measured muscle protein synthesis. Both doses raised synthesis by about 50%, and the 90g serve added nothing. That is a genuine finding.

The problem is what happened next. A plateau in the muscle-synthesis rate got translated into a plateau in protein usefulness, as if everything past 30g simply disappeared. Related work on protein distribution, like Areta and colleagues in 2013[3], showed 20g doses every three hours beat larger, less frequent doses over a 12 hour window, and that reinforced the idea of a small optimal per-meal amount. But that trial used only 80g of total protein across the day, well under what a trained person actually needs, and only isolated whey. It answered a narrow question, not the daily one.

Absorption Is Not the Same as Utilisation

You absorb almost all the protein you eat, with high-quality proteins at 92 to 95% digestibility. The per-meal plateau is about the muscle-synthesis rate, not absorption.

Here is the distinction that resolves the whole argument. Absorption is how much of the protein crosses from your gut into your bloodstream, and for high-quality proteins that is nearly all of it. Whey isolate is digested at roughly 92 to 95% true ileal digestibility[6], and other complete proteins like milk, meat and egg sit in a similar range. A large dose does not overflow some absorption limit; it just takes longer to digest, which is exactly why the 100g dose kept feeding muscle for over 12 hours.

What plateaus per meal is the rate of muscle protein synthesis in the specific muscle being measured. Schoenfeld and Aragon[4] make the point directly: acute anabolic responses are not the same as long-term gains, and while higher per-meal doses do raise oxidation somewhat, plenty of those extra amino acids still go to tissue building. The body has many uses for protein beyond one muscle group in one hour, and it holds onto the surplus.

What Actually Matters: Daily Total

The evidence points to 1.6 to 2.2g of protein per kilogram per day for muscle gain. Meal frequency matters far less than hitting that total.

If the per-meal cap is a myth, what should you actually track? The daily total. Morton and colleagues, in a meta-analysis of 49 trials and 1863 people[5], found that resistance-training gains in fat-free mass kept improving with protein intake up to about 1.62g per kilogram of bodyweight per day, then levelled off. Schoenfeld and Aragon put the practical working range at 1.6 up to 2.2g/kg/day[4].

Their per-meal advice is a distribution suggestion, not a limit: roughly 0.4g/kg per meal across about four meals to reach the daily total comfortably. If you prefer three larger meals, or you fast in the morning and eat most of your protein later, the Trommelen data says your body will still handle a big feed. Consistency at the daily level beats obsessing over the split.
